Yoga for Desk Workers: A 60-Minute Flow to Release Neck, Shoulders & Posture

Spending hours at a desk can leave your body feeling stiff, rounded forward, and disconnected from movement. If you've ever ended your workday with tight shoulders, an aching neck, or hips that feel locked up after sitting, this practice was created for you.


This 60-minute all-levels vinyasa flow is designed specifically for desk workers, office professionals, remote workers, creatives, and anyone who spends long hours at a computer. Filmed live during my Free Summer Yoga Series at the Whale's Tail in Golden Gate Park, this class gently balances mobility, strength, and mindful movement to help you reconnect with your body after a busy day.


Together, we'll explore stretches for the neck, shoulders, wrists, chest, spine, and hips while building strength through the back body and core to support healthy posture and balanced movement. No props are required, and modifications are offered throughout so you can meet yourself exactly where you are.


What to Expect in This Class

Many of us spend our days looking at screens, typing on keyboards, or sitting in the same position for hours at a time. This practice is designed to create movement in the places that often receive the least attention while strengthening the muscles that help us feel supported throughout the day.


Throughout the yoga for desk workers class, you'll move through:

  • Neck & Shoulder Stretches to gently release tension from hours spent looking at a screen.

  • Cat/Cow and Thread the Needle to improve mobility through the spine while creating space across the upper back.

  • Puppy Pose and Wrist Stretches to open the shoulders, chest, and wrists after typing and desk work.

  • Low Lunge with Cactus Arms to stretch the front of the hips while encouraging gentle chest opening.

  • Locust Pose and Bow Pose to strengthen the back body and invite more awareness into the muscles that support upright posture.

  • Warrior II, High Lunge Twist, and Side Plank to build stability, balance, and full-body strength.

  • Camel Pose to explore a heart-opening backbend that complements the forward posture many of us develop throughout the workday.

  • Pigeon Pose, Supine Twist, and Happy Baby to finish with deep hip opening and a calming cool down before savasana.

The practice gradually builds from gentle mobility into stronger standing sequences before winding back down into restorative stretches, leaving you feeling energized yet grounded.


Why Yoga Is Helpful for Desk Workers

Our bodies were designed to move throughout the day. While desk work itself isn't inherently bad, staying in the same position for long periods can leave certain muscles feeling overworked while others become less active.


This class focuses on creating more balanced movement by encouraging:

  • Mobility through the neck, shoulders, and upper back

  • Gentle opening across the chest after hours of rounded posture

  • Hip mobility after prolonged sitting

  • Strength through the back body and core

  • Mindful breathing to create moments of pause throughout your day


Rather than trying to "fix" your posture, this practice invites awareness. By regularly moving your body in different ways, you can build strength, flexibility, and confidence while simply feeling better in your body.


Whether you practice during your lunch break, after work, or on the weekend, this flow offers an opportunity to reset both physically and mentally.


The Inspiration Behind This Flow

As someone who has spent years balancing life as both a yoga teacher and a corporate designer, I know firsthand how easy it is to become absorbed in work.


Long meetings, hours at a computer, and creative problem-solving often leave us disconnected from how our bodies actually feel. Before we realize it, our shoulders have crept toward our ears, our jaw is tense, and we've barely stood up all afternoon.


I created this class as an invitation to step away from the screen for an hour and simply move.

Instead of chasing the "perfect" pose, the intention is to notice your body with curiosity. Some days you'll feel open and energized. Other days you'll discover areas asking for a little more attention, and that's completely okay.


Like so many of our community classes at the Whale's Tail, this practice isn't about performance. It's about creating space to breathe, move, and reconnect with yourself.
